How to Plan Warm-Up Sets for Lifting

Learn how to plan general and lift-specific warm-ups, ramp weight without fatigue, and log practical sets for light, moderate, and heavy lifting sessions.

A good lifting warm-up should make the first working set feel familiar, not make it feel like the last set of the workout. Arrive at the planned load with the movement rehearsed, readiness checked, and as little unnecessary fatigue as possible.

There is no perfect sequence for every lifter or exercise. Target load, experience, environment, and work already completed in the session can all change what is enough. Start with a simple ramp, observe how it performs, and adjust it without turning preparation into a second workout.

General warm-up vs lift-specific warm-up

A general warm-up raises overall activity before lifting. It might be a few minutes of easy cycling, walking, rowing, or dynamic movement. It can help when you feel cold or want a gradual transition, but it need not be long, exhausting, or identical every session.

A lift-specific warm-up rehearses the exercise you are about to train. For a barbell squat, that means using the empty bar and progressively heavier loads while practicing the setup, range of motion, bracing, bar path, and planned pauses.

The two parts solve different problems. General activity prepares you to move; specific sets expose you to the lift’s skill and rising force demands. Cycling does not replace touching a barbell before a heavy squat, and several light squats do not mean everyone also needs a fixed cardio routine.

Warm-up sets are not working sets

A working set provides the main planned training stimulus; a warm-up set prepares for it. Warm-ups still require effort, but a light set kept far from failure is not equivalent to a hard working set when comparing training volume.

Keep the categories separate. If the prescription is three working sets of five, the ramp does not turn it into seven working sets. Yet warm-ups are not free: too many repetitions, short rests, or near-limit loads create fatigue. Ask whether each set improves preparation enough to justify its cost.

Plan backward from the target set

Start with the first working load or heaviest planned set. If the plan says 100 kg × 5, build toward 100 kg. For a heavy single, build toward the expected load but leave room to change it when today differs from the plan.

When a target is based on current strength, the one rep max calculator can estimate it from a recent set. It is not a tested fact; the difference between an estimated 1RM and a tested 1RM matters when percentages look more precise than your readiness.

Here, percentages refer to the target working load, not 1RM. If the target is 100 kg, a 60 kg warm-up is 60% of that target. Round steps to weights you can load; the plate calculator translates a barbell target into plates per side.

Reduce reps as the weight rises

Early sets use enough light repetitions to rehearse the movement. Later sets are closer to the working weight, so they need fewer repetitions:

  • First light step: about 5–10 controlled reps
  • Middle steps: about 3–5 controlled reps
  • Final heavier steps: about 1–3 controlled reps

These are ranges, not quotas. Ten empty-bar squats may be comfortable, while ten deadlifts at the same relative load may be unnecessary. No warm-up should become a rep test. A strong pump, limiting breathlessness, deteriorating technique, or a grinding last rep suggests too much work.

Rest enough to preserve the ramp. Early sets may need only the time to change plates; heavy final steps often deserve more recovery. The principles in how long to rest between sets still apply, although light warm-ups usually need less rest than hard work.

How many warm-up steps do you need?

Heavier and more technically demanding targets may need a more gradual ramp. Start here:

Moderate 2–3 Light, middle, then near-target preparation
Heavy 3–5 Several wider early jumps followed by smaller jumps near the target

“Light,” “moderate,” and “heavy” are relative to you and the planned reps. A weight that is light for five can be hard for fifteen. A beginner may benefit from another rehearsal step; an experienced lifter may need only two for a familiar moderate load.

Remove redundant work later in the session. After hard presses, a triceps machine may need one feeler set. Moving from squat to a heavy, unfamiliar hinge still deserves specific preparation even when you are generally warm.

Full example: bench press to 100 kg × 5

Suppose 100 kg × 5 is a heavy but repeatable first working set, not a maximal test. After an optional brief general warm-up, try:

  1. 20 kg × 8 — rehearse setup, touch point, and bar path
  2. 40 kg × 5 — same technique, still very easy
  3. 60 kg × 3 — begin to feel meaningful resistance
  4. 80 kg × 2 — practice a firm setup under a heavier load
  5. 90 kg × 1 — final low-fatigue exposure near the target
  6. 100 kg × 5 — first working set

The ramp uses 20%, 40%, 60%, 80%, and 90% of the target while reps fall from eight to one. Those percentages are not uniquely optimal. A lifter comfortable with 100 kg might omit 40 kg or 90 kg; someone newer to the bench press might prefer another small jump.

If 90 kg moves unusually slowly or lacks control, do not force the written target. Rest, check the setup, and keep, reduce, or delay 100 kg. The final warm-up can inform that choice, but an RPE/RIR calculator remains a planning aid, not a substitute for judgment.

Barbell, dumbbell, and machine differences

  • Barbell lifts: The empty bar creates an obvious first step, and small plates allow gradual jumps. Heavy compound lifts usually justify more steps because both the absolute load and technical demands rise.
  • Dumbbell lifts: There is no empty-bar stage, and available pairs may force larger jumps. Start with a lighter pair or a simple unloaded rehearsal. Record whether a load is per dumbbell so “30 kg” does not become ambiguous.
  • Machine lifts: A guided path and pin stack often make fast changes easy, so one or two preparation sets may be enough. Stack numbers are not standardized across machines; plan from the working setting on that specific machine, not from another gym’s label.

Exercise order matters too. The first demanding movement for a muscle group usually needs more preparation than a similar exercise later. Do not copy a full barbell ramp onto every accessory.

How to log warm-up sets

Logging warm-ups is optional but useful when a lift is heavy, technical, inconsistent, or sensitive to exact jumps. Label them clearly:

  • WU: 20 × 8, 40 × 5, 60 × 3, 80 × 2, 90 × 1
  • WORK: 100 × 5, 100 × 5, 100 × 5
  • NOTE: 90 kg moved normally; keep the same ramp next time

Update the sequence when the target changes. A small increase may require only a heavier final warm-up; a major rep-range or intensity change may justify a new ramp. As with deciding when to increase weight, respond to repeated performance, not one exciting day.

Adjust without adding fatigue

  • If you feel cold or uncoordinated, extend the general warm-up or add one easy specific set.
  • If a previous compound lift already prepared the same pattern, remove an early redundant step.
  • If a final warm-up feels unexpectedly hard, rest and adjust the target instead of adding several tiring “test” sets.
  • If the ramp consistently feels longer than the workout requires, remove one step and compare the result.
  • If technique changes as load rises, use smaller jumps near the target rather than more repetitions at each weight.

Change one variable at a time. A repeatable warm-up provides a familiar readiness check, but consistency is not rigidity. Prefer the shortest sequence that repeatedly leaves you prepared and confident.

Pain, injury, and health concerns

A warm-up can reveal how movement feels; it cannot diagnose an injury or make a painful exercise safe. Sharp, worsening, or unfamiliar pain is not a reason to add sets until it disappears. Stop the affected activity and seek an appropriately qualified health professional when needed.
